The pattern matters more than any one item: diets high in plants, fiber, and healthy fats tend to do better.
Here’s what comes up most often in the research for both men and women:
1. Cruciferous vegetables
Broccoli, cauliflower, cabbage, Brussels sprouts, kale. They contain sulforaphane and other compounds studied for anti-cancer effects, especially for prostate, lung, and colorectal cancers. Aim for lightly steamed to keep nutrients intact.
2. Berries
Blueberries, strawberries, raspberries, blackberries. High in anthocyanins and vitamin C. Linked to reduced oxidative stress and inflammation.
3. Tomatoes
Rich in lycopene. Cooked tomatoes and tomato sauce show stronger links to lower prostate cancer risk in men than raw tomatoes.
4. Fatty fish
Salmon, mackerel, sardines. High in omega-3s. Associated with lower risk of colorectal and possibly prostate cancer. 2 servings/week is a common target.
5. Whole grains & fiber
Oats, brown rice, whole wheat, beans, lentils. High fiber intake is one of the most consistent dietary factors linked to lower colorectal cancer risk.
6. Nuts and seeds
Almonds, walnuts, flaxseeds, chia. Provide healthy fats, fiber, and selenium. Brazil nuts are a major source of selenium, which has been studied for prostate cancer risk.
7. Garlic and onions
Contain organosulfur compounds. Populations with high intake tend to have lower stomach and colorectal cancer rates.
What to limit too
Processed meats, excessive red meat, alcohol, and sugar-sweetened drinks are linked to higher risk for several cancers in men and women.
Quick plate idea: Grilled salmon + roasted broccoli + a side of lentils + a handful of berries. That hits protein, fiber, healthy fat, and antioxidants in one meal.
